Omega-3 EPA vs DHA: Which Ratio Matters for What
EPA and DHA do different things. Learn how to read an omega-3 label, when ratio matters, and how to match the right EPA:DHA balance to your health goals.
Most omega-3 supplements list two numbers on the back of the bottle: EPA and DHA. Most buyers ignore both and look at the total omega-3 count instead. That is fine for general health. But if you are taking omega-3 for a specific reason -- mood support, cardiovascular protection, brain health, joint comfort -- the ratio between EPA and DHA changes which product you should buy.
EPA and DHA are both long-chain omega-3 fatty acids, both found in fatty fish, and both classified as essential. But they do different things in different tissues. Understanding the distinction helps you match the product to the goal.
What EPA actually does
EPA (eicosapentaenoic acid) is a 20-carbon omega-3 fatty acid. Its primary role is as a precursor to resolvins and prostaglandins -- signaling molecules that regulate inflammation.
EPA does not accumulate heavily in tissue the way DHA does. It circulates in the blood and gets used as raw material for anti-inflammatory compounds. Think of it as an active mediator rather than a structural component.
Where EPA shows the strongest evidence
- Mood and depression: multiple meta-analyses show that EPA-dominant omega-3 formulations outperform DHA-dominant ones for depressive symptoms. A 2019 meta-analysis in Translational Psychiatry found that supplements providing at least 60% EPA showed significant benefit, while those with less than 60% EPA did not reach significance.
- Cardiovascular inflammation: EPA reduces C-reactive protein (CRP) and other inflammatory markers. The REDUCE-IT trial used 4 g/day of pure EPA (icosapent ethyl, sold as Vascepa) and demonstrated a 25% relative risk reduction in cardiovascular events.
- Triglyceride reduction: EPA lowers triglycerides in a dose-dependent manner. At 2-4 g/day, triglyceride reductions of 20-45% are typical. DHA also lowers triglycerides but can modestly raise LDL cholesterol, which EPA does not.
- Joint inflammation: the anti-inflammatory cascade EPA drives helps reduce joint pain and stiffness, particularly morning stiffness in people with rheumatoid arthritis.
What DHA actually does
DHA (docosahexaenoic acid) is a 22-carbon omega-3 fatty acid. Unlike EPA, DHA is a structural fat. It embeds itself into cell membranes, particularly in the brain and retina, where it makes up a significant percentage of the fatty acid content.
The brain is roughly 60% fat by dry weight, and DHA accounts for about 40% of the polyunsaturated fatty acids in the brain. The retina's photoreceptor cells contain the highest concentration of DHA of any tissue in the body.
Where DHA shows the strongest evidence
- Brain development: DHA is critical during pregnancy and early childhood. Maternal DHA intake during the third trimester directly influences fetal brain development. Breast milk naturally contains DHA, and infant formulas are now supplemented with it.
- Cognitive maintenance in ageing: observational studies consistently link higher DHA status with slower cognitive decline. The Framingham Heart Study found that participants in the top quartile of blood DHA levels had a 47% lower risk of developing dementia over a 9-year follow-up.
- Eye health: DHA supports photoreceptor cell membrane integrity. Low DHA status is associated with higher risk of age-related macular degeneration.
- Cell membrane fluidity: DHA's longer carbon chain makes cell membranes more fluid and flexible, which influences receptor signaling, neurotransmitter function, and nutrient transport.
How to read an omega-3 label
This is where most people get confused. Here is how to decode the supplement facts panel.
Total fish oil is the weight of the entire oil capsule, including the omega-3s and the non-omega-3 fats in the oil. A 1000 mg fish oil softgel is not 1000 mg of omega-3.
Total omega-3 is the combined weight of all omega-3 fatty acids, including EPA, DHA, and minor ones like DPA. This is the number most people look at, but it is not the most useful number.
EPA and DHA individually are listed separately (or should be). This is the number that matters. A 1000 mg fish oil softgel might contain 180 mg EPA and 120 mg DHA, for a total of 300 mg EPA+DHA. You would need three to four capsules to reach a 1000 mg daily target.
Higher-concentration products exist and are worth the extra cost. A concentrated fish oil might provide 500-750 mg of EPA+DHA per capsule, meaning fewer pills and less total oil consumed.
Label red flags
- No EPA/DHA breakdown (only total omega-3 listed) -- you cannot evaluate the ratio
- Proprietary blend with no individual amounts
- Total omega-3 that seems suspiciously close to total fish oil weight (possible labeling error)
- No third-party testing seal (IFOS, NSF, USP) -- purity and oxidation are real concerns with fish oil
When ratio matters
For general health maintenance, the ratio between EPA and DHA is less important than hitting an adequate total dose. Most health organizations recommend 250-500 mg of combined EPA+DHA daily as a minimum, and many researchers argue that 1000-2000 mg is closer to optimal.
Ratio becomes important when you supplement for a specific purpose.
High-EPA ratios (2:1 or 3:1 EPA to DHA)
- Mood support and depressive symptoms
- Cardiovascular inflammation and high triglycerides
- Joint pain and inflammatory conditions
- General anti-inflammatory goals
High-DHA ratios (2:1 or higher DHA to EPA)
- Pregnancy and breastfeeding (fetal and infant brain development)
- Cognitive support and neuroprotection in older adults
- Eye health and macular degeneration risk reduction
- Children's brain development
Balanced ratios (roughly 1:1)
Fine for general health. Most standard fish oil products fall somewhere around 3:2 EPA to DHA (the natural ratio in many fish species). This is adequate if you have no specific therapeutic target.
When total dose matters more than ratio
For triglyceride reduction, dose trumps ratio. The clinically effective dose for triglyceride lowering is 2-4 g of EPA+DHA daily, regardless of the ratio. Both EPA and DHA lower triglycerides, and at effective doses the total intake matters more than which fatty acid dominates.
For general cardiovascular protection, total dose also matters more. The associations between omega-3 intake and cardiovascular outcomes are driven primarily by adequate intake versus inadequate intake, not by fine-tuning the EPA:DHA ratio.
If your goal is general health and you eat some fish, a 1000 mg EPA+DHA supplement at any ratio fills the gap. Do not overthink ratio when the real bottleneck is total intake.
Forms: triglyceride vs ethyl ester vs phospholipid
Triglyceride form: the natural form found in fish. Better absorbed than ethyl ester, especially when taken without food. Most concentrated fish oils are re-esterified triglycerides (rTG). This is the best option for most people.
Ethyl ester (EE): cheaper to produce, slightly lower bioavailability. Many budget fish oils use this form. Absorption improves with a fatty meal but remains 20-50% lower than triglyceride form in some studies.
Phospholipid form: found in krill oil. The omega-3s are bound to phospholipids rather than triglycerides. Krill oil may have slightly better bioavailability per milligram, but the total EPA+DHA per capsule is much lower (typically 50-100 mg per capsule versus 300-750 mg in fish oil). You pay more for less total omega-3.
Algal oil: DHA-dominant omega-3 derived from microalgae. The only plant-based source of preformed DHA. Most algal oil products provide 200-500 mg DHA per capsule with little EPA. Suitable for vegetarians and vegans, but the EPA gap may matter for people targeting mood or inflammation.
Dosing by goal
General health: 1000 mg combined EPA+DHA daily. Any ratio is fine.
Mood support: 1000-2000 mg EPA+DHA daily, with EPA making up at least 60% of the total. An EPA-dominant product like 1000 mg EPA / 500 mg DHA is a good target.
Triglyceride reduction: 2000-4000 mg EPA+DHA daily. Work with a doctor at these doses, as they can affect bleeding time and interact with blood thinners.
Pregnancy: 300-600 mg DHA daily minimum, ideally from a DHA-dominant product. Many prenatal omega-3 supplements are formulated with 300-400 mg DHA and 150-200 mg EPA.
Cognitive support (older adults): 1000-2000 mg combined, DHA-dominant. A product with 500-1000 mg DHA and 200-500 mg EPA matches the profile used in most cognitive ageing studies.
Practical tips
- Store fish oil in the refrigerator after opening. Omega-3 fats oxidise and go rancid at room temperature. Rancid fish oil may be harmful and is certainly unpleasant.
- Take with your largest meal for best absorption and fewest digestive side effects.
- If you get fish burps, try enteric-coated capsules, freezing the capsules before taking them, or switching to a triglyceride-form product.
- Check the expiration date. Fish oil quality degrades over time, and expired products may be oxidised.
- If you take blood-thinning medication, discuss omega-3 supplementation above 1000 mg with your doctor.
