Adaptogens Compared: Ashwagandha, Rhodiola, Cordyceps
Three adaptogens have enough research to be worth taking seriously. Each does something specific. None of them does what the marketing copy suggests.
"Adaptogen" is a category invented in 1947 by a Soviet pharmacologist looking for compounds that improved performance under stress. The term went from Soviet military research to American wellness aisles via a long detour, and by the time it arrived, it had picked up a lot of unsupported claims along the way.
Three adaptogens have enough decent research behind them to be worth taking seriously: ashwagandha, rhodiola, and cordyceps. Each does something specific that the evidence actually backs. None of them is a panacea, and none of them works the way the marketing copy suggests.
Here is what each one actually does.
Ashwagandha (Withania somnifera)
What the research shows
Ashwagandha has the strongest evidence base of any adaptogen. The bulk of the work is on cortisol reduction, anxiety reduction, and sleep quality.
- Multiple RCTs (most using KSM-66 or Sensoril, the two standardised extracts) show ashwagandha at 300-600 mg/day reduces cortisol by roughly 20-30% over 8-12 weeks.
- A 2019 meta-analysis (Lopresti) of 5 RCTs in anxiety found significant reductions in stress and anxiety scores compared with placebo.
- Sleep quality improvements show up in trials measuring sleep latency, total sleep time, and self-reported sleep quality.
- Some evidence (smaller trials) for modest testosterone increases in men and improved exercise recovery.
What it's good for
Stress-driven sleep difficulty, anxiety, generalised "running too hot" feeling. People who feel like their stress response is stuck in the on position.
What to actually take
Dose: 300-600 mg/day of a standardised extract (KSM-66 or Sensoril).
Timing: once a day or split. Evening dose tends to work better for sleep effects; morning dose for cortisol-rhythm effects.
How long until effect: 4-8 weeks for the cortisol effect to show up consistently.
Cycling: some practitioners recommend 8 weeks on, 2 weeks off. The case for cycling is weak but not unreasonable.
What to watch for
- Thyroid: ashwagandha mildly raises T3 and T4. If you have hyperthyroidism or take thyroid medication, this matters.
- Autoimmune disease: ashwagandha modulates the immune system. If you have autoimmune disease or take immunosuppressants, talk to your prescriber first.
- Pregnancy: avoid. Animal data suggests possible miscarriage risk.
- Sedation: at higher doses can be noticeably sedating during the day. If that's not the effect you want, lower the dose or shift to evening only.
Rhodiola (Rhodiola rosea)
What the research shows
Rhodiola's evidence is solid for mental fatigue and stress-induced cognitive decline, weaker for everything else it's marketed for.
- Multiple RCTs show rhodiola at 200-600 mg/day improves cognitive performance under fatigue (sleep-deprived medical students, military personnel, shift workers).
- A 2018 systematic review found consistent benefit for stress and mild-to-moderate depression at doses around 340-680 mg/day.
- Smaller body of evidence for endurance exercise performance, with mixed results.
- Often combined with caffeine in pre-workout products; the evidence for added benefit is weak but the combination is well-tolerated.
What it's good for
Mental fatigue from sleep deprivation, demanding cognitive work, or stress. The classic use case: shift workers, new parents, people in mentally demanding jobs going through a high-pressure period.
What to actually take
Dose: 200-600 mg/day of a standardised extract (look for 3% rosavins / 1% salidroside).
Timing: morning, on an empty stomach. Rhodiola is mildly stimulating and can disrupt sleep if taken late.
How long until effect: some people notice within days; the cognitive-fatigue effect takes 1-2 weeks to stabilise.
Cycling: tolerance can develop with continuous use. 6-8 weeks on, 1-2 weeks off is a reasonable pattern.
What to watch for
- Mild MAO-A inhibition: at high doses, rhodiola has weak MAOI activity. Avoid combining with high-dose 5-HTP, MAOIs, or SSRIs without medical advice.
- Bipolar: rhodiola can trigger hypomanic episodes in some people with bipolar tendencies.
- Overstimulation: at higher doses or in sensitive individuals, can feel jittery. Start at the lower end.
Cordyceps (Cordyceps sinensis / Cordyceps militaris)
What the research shows
Cordyceps has the most overstated claims and the smallest evidence base of the three. What does hold up:
- Modest improvements in exercise performance (particularly VO2 max) in trained adults, shown in small trials at 3-4 g/day.
- Some evidence for improved oxygen utilisation at altitude (consistent with traditional use in Tibetan medicine).
- A 2017 trial showed improvements in lactate threshold and endurance markers in trained cyclists at 4 g/day over 3 weeks.
- Weak evidence for libido, energy, and immune effects. Mostly marketing claims with little RCT support.
What it's good for
Endurance training, altitude exposure, recovery between hard training sessions. Not a magic pill, but a meaningful 2-5% improvement in performance markers for endurance athletes.
What to actually take
Dose: 1-3 g/day of fruiting body extract, or 1-2 g/day of CS-4 mycelium extract.
Source matters: wild-harvested Cordyceps sinensis is increasingly rare and expensive; most products use cultivated Cordyceps militaris, which has similar effects and is more sustainable.
Timing: 30-60 minutes before exercise for performance effects, or daily for cumulative training adaptations.
How long until effect: 2-3 weeks of daily use to see consistent performance changes.
What to watch for
- Anticoagulants: cordyceps mildly affects platelet aggregation. Avoid combining with warfarin or other blood thinners without medical advice.
- Quality varies widely: cheap products may contain little active material. Look for products that specify the fruiting body extract and the cordycepin content (the active marker).
- Mushroom allergies: rare but possible. Test a small dose first if you've reacted to other mushrooms.

Things "adaptogens" don't do, despite the marketing
- They don't directly raise energy in the way caffeine does. Any energy effect is indirect via stress reduction or improved sleep.
- They don't "balance hormones" in any meaningful general sense. Specific effects on cortisol (ashwagandha), thyroid (ashwagandha mild), testosterone (ashwagandha modest, men only) exist; broad hormone balancing is marketing language.
- They don't replace addressing sleep, exercise, sunlight, or nutrition. They are useful at the margin when those fundamentals are in place.
- They don't all do the same thing. Marketing copy often groups all adaptogens together; the mechanisms and effects are different.
Combining adaptogens
Common combinations:
- Ashwagandha + rhodiola: morning rhodiola for focus, evening ashwagandha for sleep and stress. Different mechanisms, no significant interaction at typical doses.
- Ashwagandha + magnesium glycinate: both support sleep through different mechanisms. Common and well-tolerated.
- Rhodiola + L-theanine: L-theanine smooths the slight stimulation of rhodiola. Common in nootropic routines.
- Cordyceps + creatine + electrolytes: common combination for endurance training.
Avoid combining ashwagandha or rhodiola with multiple other stress-modulating supplements (like phosphatidylserine, lion's mane, plus a nootropic) without a clear reason. The effects often blur and you lose the signal of what's actually working.
