Morning vs Evening: Does Supplement Timing Actually Matter?
Which supplement timing rules are backed by evidence and which are marketing. A practical guide to scheduling vitamin D, iron, magnesium, and B vitamins for optimal absorption.
Supplement timing advice is everywhere. Take vitamin D in the morning. Take magnesium at night. Never combine iron with calcium. Some of this is backed by solid pharmacology. Some of it is marketing dressed up as science.
This guide separates the timing rules that actually affect absorption and efficacy from the ones that make no measurable difference. If you take more than two or three supplements, the practical question is simple: does it matter when you take each one, and if so, why?
The timing rules that genuinely matter
A handful of supplements have timing constraints supported by clear pharmacological evidence. These are worth paying attention to.
Fat-soluble vitamins: take with a meal containing fat
Vitamin D is the most important example. A 2010 study in the Journal of Bone and Mineral Research found that taking vitamin D with the largest meal of the day (which typically contains the most fat) increased serum levels by an average of 50% compared to taking it on an empty stomach. Vitamins A, E, and K follow the same pattern. They dissolve in fat, not water, and bile salts released during a fatty meal dramatically improve absorption.
The practical takeaway is straightforward: take your fat-soluble vitamins with any meal that contains some fat. A few grams is enough. An avocado, eggs, olive oil on a salad, or even full-fat yoghurt will do the job. The specific time of day does not matter. Morning or evening is fine as long as there is food with fat.
Iron: empty stomach, away from inhibitors
Iron absorption is unusually sensitive to what else is in the gut. Calcium, tannins (from tea and coffee), phytates (from whole grains and legumes), and zinc all compete with iron for absorption. Taking iron on an empty stomach, ideally 30 to 60 minutes before a meal, can double or triple absorption compared to taking it with food.
Vitamin C improves iron absorption significantly. A 2020 meta-analysis found that as little as 25 mg of vitamin C (a quarter of an orange) taken alongside iron increased non-heme iron absorption by 50 to 70%. If you take iron, pairing it with a small vitamin C source is one of the most evidence-backed timing strategies available.
For most people, morning on an empty stomach with a glass of orange juice is the simplest approach. If iron causes nausea on an empty stomach (common with ferrous sulfate), taking it with a small amount of food is better than not taking it at all. Absorption drops somewhat, but consistency matters more than perfection.
B vitamins: earlier in the day
Vitamin B12 and the other B vitamins are involved in energy metabolism, and some people report that taking them in the evening disrupts sleep. The evidence for this is largely anecdotal rather than clinical, but it is consistent enough across reports that taking B vitamins in the morning is a reasonable default. B6 in particular has been linked to vivid dreams when taken before bed, possibly because it is involved in the conversion of tryptophan to serotonin.
There is no absorption difference between morning and evening for B vitamins. This is a tolerability recommendation, not a pharmacological one.
Magnesium glycinate: evening has a practical advantage
Magnesium glycinate is often recommended at bedtime because glycine, the amino acid it is bound to, has mild calming properties. A 2015 study in Neuropsychopharmacology found that 3 grams of glycine before bed improved subjective sleep quality and reduced next-day sleepiness. The amount of glycine in a typical magnesium glycinate dose (200 to 400 mg of elemental magnesium) is lower than 3 grams, but the direction is consistent.
Magnesium citrate, oxide, and other forms do not have this sleep-related benefit. If you take magnesium oxide for general supplementation, time of day does not matter. If you specifically chose glycinate for sleep support, evening makes sense.
The timing rules that are mostly marketing
Probiotics: morning on an empty stomach?
The common advice to take probiotics on an empty stomach comes from the idea that stomach acid destroys bacteria. But the research is mixed. A 2011 study in Beneficial Microbes found that probiotic survival was actually better when taken with a meal or within 30 minutes before a meal, because the food buffered stomach acid. The specific bacterial strains matter more than the timing.
If your probiotic is enteric-coated or uses delayed-release capsules, stomach acid is irrelevant to timing. Take it whenever you will remember to take it.
Collagen peptides: time of day
No evidence supports morning collagen over evening collagen or vice versa. Collagen peptides are broken down into amino acids during digestion regardless of when you take them. The claim that taking collagen on an empty stomach improves absorption has not been demonstrated in controlled studies.
Vitamin C: splitting doses throughout the day
At doses under 200 mg, absorption of vitamin C is nearly complete (90%+). At 500 mg, absorption drops to about 75%. At 1000 mg, it drops to roughly 50%. Some people split their vitamin C into two doses based on this. The math checks out, but the practical benefit is small. If you take 1000 mg once daily, you absorb about 500 mg. If you split it into two 500 mg doses, you absorb about 750 mg total. Whether that extra 250 mg matters for a healthy person eating a reasonable diet is debatable.
Interactions that create real timing constraints
Some supplements should be separated not because of time-of-day effects but because they interfere with each other's absorption.
- Iron and calcium: separate by at least 2 hours. Calcium inhibits both heme and non-heme iron absorption by 50 to 60% at doses above 300 mg.
- Zinc and copper: high-dose zinc (40 mg+) depletes copper over time. If you supplement both, take them at different meals.
- Thyroid medication and everything else: levothyroxine should be taken on an empty stomach, 30 to 60 minutes before food, and at least 4 hours before calcium, iron, or magnesium. This is not optional. These minerals form insoluble complexes with thyroid hormone and can reduce its absorption by 40% or more.
- Magnesium and antibiotics: magnesium can bind tetracycline and fluoroquinolone antibiotics. Separate by at least 2 hours in either direction.
A practical timing template
For someone taking a common stack of vitamin D, magnesium, iron, and a B complex, a workable schedule looks like this:
- Morning, before breakfast: iron with vitamin C (orange juice or a small supplement). Wait 30 to 60 minutes before eating.
- With breakfast or lunch: vitamin D, B complex, and any other fat-soluble vitamins. Make sure the meal includes some dietary fat.
- Evening, with dinner or before bed: magnesium glycinate. If you take calcium, this is a good time since it is now well separated from your morning iron.
This template is not sacred. The core constraints are: iron away from calcium and food; fat-soluble vitamins with fat; everything else wherever it fits your routine. Consistency matters more than precision. Taking magnesium at 7 PM versus 10 PM will not change outcomes.
When timing does not matter at all
For the majority of supplements, there is no evidence that time of day affects efficacy. This includes:
- Fish oil or omega-3s (take with any meal containing fat)
- Vitamin C at moderate doses
- CoQ10 (with food for absorption, but morning vs evening makes no difference)
- Ashwagandha (some practitioners suggest evening for cortisol, but evidence is weak)
- Creatine (total daily intake matters, timing does not)
The best time to take these supplements is whenever you will actually remember to take them.
The bottom line
Three timing rules have strong evidence behind them: fat-soluble vitamins with a fatty meal, iron on an empty stomach away from calcium, and B vitamins earlier in the day if they affect your sleep. Magnesium glycinate at bedtime has a reasonable rationale from the glycine component. Everything else is flexible.
