Melatonin Dosing: Why Less Is Often More

Most people who buy melatonin grab a 5mg or 10mg bottle off the shelf without thinking twice. It seems logical: if a little helps you sleep, more should help you sleep better. But melatonin does not work that way. In fact, the dose most people take is 10 to 30 times higher than what research suggests is optimal.

What melatonin actually does

Melatonin is not a sedative. It does not knock you out the way a sleeping pill does. It is a timing signal.

Your pineal gland starts producing melatonin when darkness falls. The rising blood level tells your brain and body: "It is nighttime. Start winding down." Melatonin does not force sleep. It opens the gate for sleep by shifting your circadian clock toward the sleep phase.

This distinction matters because it changes how you should think about dosing. A sedative works by overwhelming your nervous system. More drug equals more sedation. A timing signal works differently. You only need enough to trigger the response. Past that threshold, extra melatonin does not help and can actually backfire.

Compare that to what you find at most pharmacies: 3mg, 5mg, even 10mg tablets. These are 10 to 30 times the physiological dose. They push blood levels far beyond what your body produces naturally, and that creates problems.

Physiological vs. pharmacological doses

There is a useful distinction between two categories of melatonin dosing.

Physiological doses (0.1 to 0.5mg)

A large dose creates an artificially high peak in blood melatonin. As that peak clears, the rapid drop can signal "morning" to your brain hours too early. The result is fragmented sleep, which is the opposite of what you wanted.

Timing matters more than dose

Because melatonin is a timing signal, when you take it matters at least as much as how much you take. The goal is to align the supplement with your body's natural pre-sleep window.

General guidelines

  • Take it 30 to 60 minutes before your desired bedtime. This gives it time to reach effective blood levels right when you want to start feeling sleepy.
  • Keep the dose at 0.3 to 0.5mg. If you cannot find tablets this small, buy 1mg tablets and cut them in half or quarters.
  • Take it in dim light. Bright light (especially blue light from screens) suppresses your own melatonin production and works against the supplement.
  • Be consistent. Take it at the same time each night. Irregular timing sends mixed signals to your circadian system.

If you take melatonin at 8pm but then sit under bright overhead lights scrolling your phone until midnight, the supplement is fighting a losing battle. Melatonin works best as part of a broader wind-down routine: dim the lights, reduce screen exposure, and let the supplement reinforce what your environment is already telling your brain.

The jet lag protocol

Jet lag is one of the best-supported uses for melatonin supplementation. When you cross multiple time zones, your circadian clock is stuck on the old schedule. Melatonin can help reset it faster.

Eastbound travel (hardest to adjust to)

  • Take 0.5mg of melatonin at the target bedtime in your new time zone.
  • Start the evening you arrive.
  • Continue for 3 to 5 nights.
  • Seek bright morning light in the new time zone to reinforce the shift.

Westbound travel

  • Often easier to adjust naturally since you are extending your day.
  • If needed, take 0.5mg at target bedtime in the new time zone.
  • Usually 2 to 3 nights is enough.

The key insight: you are using melatonin to tell your brain "this is nighttime now" in the new time zone. Low dose, precise timing, combined with light exposure in the morning. That combination is far more effective than a high dose alone.

The "more is better" trap

The supplement industry has an incentive problem. Higher doses feel like better value. A bottle of 10mg tablets seems like a better deal than 0.5mg tablets. Marketing reinforces this by labeling higher doses as "extra strength" or "maximum support."

But the pharmacology does not care about marketing. Here is what actually happens when you escalate the dose:

  • At 0.3 to 0.5mg: Blood levels rise to the normal nighttime range. Your brain reads this as a clear "bedtime" signal.
  • At 1 to 3mg: Blood levels exceed normal range. Still works for many people but side effects become more common.
  • At 5 to 10mg: Blood levels are dramatically supraphysiological. Higher risk of grogginess, vivid dreams, middle-of-night waking, and next-day fatigue.

There is also a tolerance concern. While melatonin is generally considered non-habit-forming in the way that prescription sleep aids are, chronically high doses may desensitise your melatonin receptors over time. This means you might need to keep increasing the dose to get the same effect, which creates a cycle that moves you further from your body's natural sleep regulation.

Who should avoid melatonin

Melatonin is widely available over the counter, but it is not appropriate for everyone.

  • Children: except under direct medical supervision. Children's circadian systems are still developing, and supplemental melatonin can interfere with that process.
  • Pregnant or nursing women: not enough safety data exists. Melatonin crosses the placenta and is present in breast milk.
  • People on blood thinners: melatonin can affect platelet function and may increase bleeding risk.
  • People on immunosuppressants: melatonin modulates immune function and could interfere with these medications.
  • People with autoimmune conditions: because of its immune-modulating effects, melatonin could theoretically worsen some autoimmune diseases.

If you are on any prescription medication, check with your doctor or pharmacist before adding melatonin. This is true even at low doses.
